the "outer bicep" is the long head, the inner bicep is the short head. just make sure you know the difference. hammer curls Primarily target the brachialis which is neither head of the bicep but a different muscle that sits underneath your biceps, it sits between your bicep and tricep and is believed to push the bicep forward when trained. if you want to target the long head or the "peak" your best bet would be arms behind you like a pelican curl or similar variation on a cable machine.

Great question! I wouldn’t necessarily call it cardio even though it’s good that you’re getting in those steps. I would just count all that as extra. But cardio should be intentional and consistent!

He’s rotating inward. Don’t do that for max efficiency. Keeping your arms straight and angled gives the best possible stretch to both heads and keeps tension through the ROM. Personally, I lower the incline one more because the closer you are to being flat on your back (obviously use a weight that is manageable) increases your stretch and isolation. Of course, don’t actually do a flat bench, but one more could help quite a bit.

I believe you can do two different variations. One rotating the wrist and the other keeping your hands upward the whole time. I do like the idea of lowering the incline just a bit more to increase a greater stretch in the biceps. Nonetheless this is still very effective

FYI, consider switching to dumbells for upright rows and overhead press as you get older but consult a sports doc and phys therapist. Started working out back in 90s those workout was no good as many of us (worked out with BB'ers and PL'ers) had shoulder impingement issues. But as always, do what you want, this is just an old lifter's advice.
