I have to go about 20 miles on the highway, and its only gotten worse but never stop and go unless a major accident occured. I think if I had to sit in traffic like that every day I would quit my job or just give up on society all together.

I use to race in the late 1980s and 90s (A and B grade), from what I saw in your video you seem to just need to get to know early in the race whose wheels to stay closer to especially when it gets random and there's no organised line pull, and not get gapped off the back as much staying closer to those faster riders. With that you'll have chance in the sprint or a chance to get in a good breakaway.

I try to do about 10 hrs a week, mostly zone 2 with some time doing high intensity intervals (mostly just during races) I should spend some time with more structured intervals I think
