I ran 1:55.30 today for a half marathon, about 72 degrees and I'm trying to break 4 hours at Chicago next month. I know I went out way too hard because I was cocky and knew that I could keep running 8:45 miles for a half marathon. I ran about 11 miles at that effort and then slowed down, on purpose mile 11-12, the last mile took care of itself. I think if I go out slower in the marathon my time will start with a 3:XX.xx. Your varied long run speeds really helped a lot.

Ran 9 miles at MP in my last long run after a couple weeks of interval and VO2 max speed workouts. The marathon pace felt sooo much easier!

I’ve concentrated on speed first in training. Then I extended that speed over longer distances. I have a bodybuilding background. How I calculated extending the speed over long distances is similar to how I calculate my one rep max in lifts. Example: if my one rep max bench is 300 lbs., and my goal is to build muscle, I would do 65% of that one rep max. So it would be 300 x .65 = 195 lbs. So I would do 195 x 6-10 reps. In running, I would do many Time Trials. First, I would do a 1 mile TT each time I enter a block. Then I would go to the VDot calculator and it’ll spit out all my training paces. For example to improve my 5k, I did 3 x 1 mile reps. I ran them slightly faster than what I can currently do. Maybe about 5 seconds faster to force adaptation in the body. Then I would just take it easy the rest of the week. It really made massive improvements in my times. You don’t necessarily have to kill yourself in each rep. Just incremental progress over time. Just like in bodybuilding, 2.5-5lbs. improvement.

Interesting video, and always a difficult topic to cover. Having used VDOT and McMillan Running, I think McMillan was slightly more realistic (for me). I think the main thing to consider is that the predicted times are not a given based on the time posted for a particular single run. They merely help to guide you towards what is possible if you train specifically for the event you are doing. IE this is your potential based on your current fitness. Like Nathan says, the more long runs and long workouts (plus building that training time) you do the more you'll be able to better predict a fairly accurate time.
