No fancy exercises. Just regular Squat (no knee over toes please) and jump rope. That’s it.

No knee over toes will just make your knees weaker and weaker while your muscles get stronger. If you actually look at any athlete ever playing their sport, you HAVE to go knee over toes many many times to be athletic. The best short dunkers get crazy crazy low and KOT in their jump plant. So it doesn't make any sense to NOT train that quality! If you already have pain, THE TRICK IS to never work through pain but still train these qualities, which means regressing these exercises to a level that's 100% pain free. It's not complicated, it's just training your knees in positions which you'll have to use anyway!
