Thanks Stephen. Excellent video and suggestions. When I introduce this type of speed session to long time endurance athletes I have to start with much shorter intervals and much longer recoveries (e.g 40 metre effort, walk round the track and repeat) so they simply learn how run fast first. Over time we build up and get to the type of session you describe. If I don’t follow this progression many default into making it a power session. Thanks.

Yesterday I did 5x 10 sec almost max speed sprints with 3 min recovery walking and same set again after 7 min recovery jog. This training was in my Garmin watch for the day and I liked it! Been doing some heavy weight lifting during past three months and now it's time to convert that strength and power to speed ;). In about 10 days I will make 15 sec sprints with slightly lower power and so on throughout the spring time. In May racing begins and they will be anything from 2k to half marathon. Also some swimruns and one or two olympic triathlons. Thanks for these interesting videos!

What about the opposite, a natural sprinter to a long distance runner? Can someone like this be too 5-10% of age group?

Yes. I am build for sprinting and practiced a bit of 5k running, starting at age of 40. Ended 15%. So if you would practice a bit more you could get in 10%. However from there you get among some serious runners and I don't think you can get to those times. I read an article that serious sprinters have a vo2max of around 50. So it is not that they don't have any endurance. I talked to a few too, but none of them had ever ran more than 5k in their life.
