sure! after looking a little more into his physiue its actually quite obvious that he doesnt have the best of genetics. chest gap short arm insertions realtively wide waist. in other scenes he doesnt look nearly as amazing as I guess its obvious that he had a crazy pump and was spreading as wide as possible throughout the whole scene.

In a tank top you really can't tell you've stopped yoke training. Your traps look as good as before. Your neck is a little smaller but your chest and arms are noticeably bigger and I think this version of your physique is the best ever....That being said, can't wait until you hit your bench goal so we can see more rack pulls and OHP programming!

For Q&A: Hey, Alex, I train to absolute failure and was wondering if I'm going overboard, here is what an average bench workout looks like: Main flat bench 5x5 225(In between sets I Yates Row 225 also 5x5), bring bench weight down to 160 drop-set to failure, down to 80, floor press 150 also drop-setted to failure, down to 80(In between these drop-sets I do 3 pull-ups, and 10 of some ab variation), after that I do heaviest possible triceps extension(also drop-setted), then pushups till failure, then on the knee pushups till failure, then front & side lateral raises 15 Lbls dumbbell 5x10. I do this type of workout 4x a week for squat/deadlift/bench/overhead press

PEPE Managing volume and intensity in a yearly cycle while utilizing an exercise selection palette that is rotated over time to avoid the biological law of accommodation. If not the greatest (best IMO), it is easily one of the best periodization styles one can do. PRs and general strength improvement every week.

PEPE Let me explain in a simple Way 1. you train fullbody 2X a week with one volume and intensity 2. Rotate exercises in 1-3 week blocks (rotating an exercise efter 1-3 weeks) 3. After a period of time of time you test your max on än exercise and hoppfully it Will go up. Example: bench press Week 1. Close grip bench Week 2. Same Week 3.Floor press Week 4. Same Week 5. Bench press with bands Week 6. Same Week 7. Test max on bench

Corey Taylor and George Fisher are proof that high volume bodyweight only neck work can build a huge neck. I'm sure genetics play a role too but these guys were just headbanging every day, which is the same as unweighted neck work for high volume and they got huge necks. Corey Taylor looks like he never touched a weight in his life, his body is scrawny, but his neck is awesome! He ended up having disc surgery probably because of the crazy rotation and if you watch videos of him headbanging you will see how crazy and ballistic he did it. If you do it more carefully and controlled you would probably be ok. George Fisher said he would go to the gym and lift weights then go home and headbang to Slayer's Reign of Blood. The typical album is about an hour long so that gives you an idea of the amount of volume. If you do an hour or more of unweighted neck work every day for a long period of time you surely got to put on some decent neck size.

Giou Eem You will always work the entire muscle but you can put more focus on certain areas of a muscle by altering your range of motion. So your range of motion for contracting and putting as much stress on your "inner chest" will be much smaller than normal full ROM. Basically you will stay in the range of motion that gives you a 75-100% contraction. That will put more stress on a certain area of fibers. I've done this with my lats, combined with nucleus overload, and it works amazingly.

Hi Alex I am a novice lifter and I have a question. How long should it take for a 16 year old to get from a 135x5 bench to a 185x5 bench? I think your strength standards for novice lifters is not realistic because they are designed for fully grown adults 20+ years of age. I have literally never seen a teenager below the age of 17 repping out 225 in my highschool. Can you make a video regarding realistic strength standards for teenagers? I'm following upper/lower split program and I'm gaining 1.5-2lbs/month at a constant rate, getting my protein and getting 8-10h sleep per day. I'm doing everything he preaches about but I've stalled at 135x5 for 10 weeks now. I gained muscle mass rapidly first 4 months, I increased my bench from 85lbsx1 to 135x5 in 4 months, but nothing is happening now. There shouldn't be a problem with my diet either.

+KaZzY Thanks for your response. How much bench press and ohp volume do you think is best for optimal progression. I'm following an upper/lower split. I'm doing one upper body intensity day and one upper body volume day. On the intensity day I do 5x5 bench press 5x5 ohp 5x5 rows 3x6-8 incline press 3x6-8 pullups, 3x8 incline curls and 3x8 tricep extensions, on the volume day I do the same but I increase the reps of every exercise to 8-12. I've been on Alex program and I looked smaller one month later, I want a program where aesthetics and strength are both optimized.

One thing thats important as well is optimize your warmups to prime your CNS. Don't do too many reps. A lot of times practicing heavy singles can help too. For example if you plan to hit 135X5 your warmup might be the barX5, 95X2, 120X1, 140X1, 160 or some top single and rest and then attempt your first set. Reverse pyramids might help. Top singles help get a grasp of how fast the bar is moving, how much you have in the tank that day, etc. Try a heavy single and maybe try 140X5 then back off in weight. There are so many ways to progress. Or do a volume day doing 135 for 7 sets of 4(volume PR), then the next bench day try to get 135 for 6-8 reps or something like that.

Hi, Alex. I know, that you are taking minoxidil, so I've got a question concerning beard. I have the same shit, I think there are even less hair on my face than you had. So, the question is: did you try anything besides minoxidil? Did it helped just a little bit? I've read about castor oil for example. mt1 is actually used in some countries as a remedy to the "moonlight" illness or w/e it is called. Mt2 will never be approved due to its relatively long list of sideeffects. I wouldnt touch it being in the same shoes as you. Tanning is the only solution. Start slow and increase intensity and length over time. You need a tanning bed for it though to be effective. Best case would be a tanning bed that can vary the level of uva and uvb rays so your skin can get used to it over time. Works for me every year, but it is timeintensive and pretty expensive.

Yeah basically around that. Time doesn't count because people fuck around a lot, so those numbers are a good indicator. If you have injuries though and you couldn't train a movement but the others are intermediate level, you can consider yourself intermediate.

Is it okay if my box squat stance is a little narrow and not as wide as your ultimate box squat tutorial (Just a little narrow like very very little) Because i noticed when i do box squat on a too wide stance it hurts my knees also if i have it too narrow it hurts my knees as well. I have hypermobile knees by the way. Also would you recommend using a knee sleeves to help the hypermobility? Thanks.

Quinn TAYLOR i did and its not the ultra wide stance that alex uses. The ultra wide destroys my knees. My stance right now that i use is a wide stance but not too ultra. Its definitely close to alex's wide stance. I never do the box squat with a narrow stance.

Hey Alex, I really like the Meadows row and Krocs row and wanted to know what would be some numbers to strive for in terms of - weak,decent,strong,very strong, NE, and for how many reps on each lift. I mainly like to use meadows on intensity days (3x8 with cheating) and krocs row on my volume day (3x20 perfect form), is this ok ? I found that these exercises are VERY taxing.

Is it optimal to run a hybrid push/pull+full body set up for example friday full body intensity reps below 6, one horizontal push and pull and one vertical push and pull + a leg exersice and+1 tri and bi movement then maybe on monday a push day that is focused on very high volume training with more isolation work then the next day do the same for pull+a little bit of legs my goal i a hollywood body these seems similar to your training aprouch but i wanted to be sure because i dont want to do the volume all in 1 session and i its hard for me to recover from 3 times a week full body with the same volume of this set up Thanks for all!!

I occasionally get inner thigh adductor DOMS which I attribute to box squats on your novice program. I am sometimes unable to squat three times per week. Solutions?

Hey Alex, I'm a novice lifter, I started this year in July. I went from 180 to 154 pounds in 2 months. And I wanna know which program I should do. Should i do Arnold Schwarzenegger blueprint to mass program? Monday is chest/back, Tuesday is shoulders/arms, and Wednesday is legs. Then it restarts it on Thursday again with chest/back etc thru the Saturday ending it with legs. Should i try that out? What do you recommend?

Yo Alex, imma keep this brief. Im a 15 y/o male on your novice program, and am doing ok so far, started empty bar and added 60 kg to the bar on Box Squats. The thing is I absolutely HATE them, and furthermore dont care about my leg size. I do however want a strong Deadlift. You said in the QnA section of the blog than a dude could do whatever for his legs if he wanted- and follow the upperbody section. But in a video you said as a novice, you have no choice but to Squat until you reached 315, and then choose. Which is it- can I replace the Box Squats with something else that builds Hams/Glutes or not? Thanks- Johan

Johan Reineholm A standard back squat is much better for strength gains rather then box squats

I think you will regret this comment in the future believe it or not. IMO, lagging legs just looks bad but you probably don't care right now. Also its nice to have well rounded strength all a long. But there should be alternatives to a standard box squat, far as for the novice... maybe not

Alex I have a serious question. What do you do think about Arnold's blueprint program for mass? I'm currently running your novice program and getting stronger than ever before ( almost hitting the intermediate numbers) what program would you recommend after your novice program for maximum hypertrophy/strength gains . Alex, I pulled 285lb off a 2in deficit with perfect form and it was easy and fast I could have pulled 315 but didn't want to risk injury for only 315. For my back down set I pull 245x5 off the deficit. 2 months ago I could only pull 245x5 off the floor when starting to do deficit deadlifts I could only 185x5. I'm 16 years old 165lb at 6ft and been training for a year and 3 months when I started at 127lb at 6ft. How long do you think will 405x5 come seeing how my progression been going?

I have pain in my outer hip whenever i hit depth in my squat. I used to squat in a smith machine but now i use a power rack. Could that be the reason and are there anyways to help me fix this? Thanks

Should you start with concurrent periodization even if you are a new lifter. Also should you be doing deadlifts/squats, rackpulls/squats on the same day if you are doing full day? Thanks for the help guys.

Yo Alex due to my new job I can't do the upper lower version of NE anymore. My problem is I train for powerlifting and the twice a week version confuses me in regards to when I would squat and when I would deadlift since there is no secondary legs anymore how can I make sure both of them go up?
