I'm definitely what you'd call a recreational runner but I do like to challenge myself here and there and see improvements. Heck, at my age (51) simply maintaining also feels like a victory. Your advice is so no-nonsense and clear and encouraging that it's very helpful for runners like me. Thanks so much for sharing this.

This is common sense. I've nailed the first three but have to work on consistency. It gets a little easier when the warmer weather arrives.

Vo2 max is not very important to worry about, feel its more important to learn not to breath, like breath is a reaction to stress, cold water, running fast, racing is all about stress, like i always wondered why i could run up a hill doing repeats, and second, third one is better then first one, was i wamered up, or something eles, its something eles, like surfers never breath hard, and boxers dont like to breath hard, funny how runners and bikers like to breath hard, lol swimmers dont like to breath hard, lol just the runners, mostly,,,hmmm funny
