I'll simplify it right here for everyone For biceps, do hammer curls incline curls and normal curls For triceps: skull crushers, rope tricep pushdown and close grip pushups For chest: incline dumbbell bench press at 30 degrees Flat dumbbell bench press dips and some low to high flies for more upper chest For shoulders:cable lateral raises, shoulder press (dumbbells or barbells, standing or sitting) Cable rear delt flies (you can do this unilaterally too) For the entire back: lat pulldowns, some chest supported rows, illiac lat pulldowns, deadlifts, face pulls and shurgs maybe For quads: back squats, lunges, leg extensions For hamstrings: lying leg curls and Romanian deadlifts (barbell or dumbbell) For calves: calf raises (sitting or standing) Edit: Use 2 to 4 sets of 4 to 15 reps on each exercise 0-4 reps away from failure Warm up the lower body with bodyweight squats or with the bar, Lunges and deadlifts with the bar and some leg swings Warm up on a pull day with this: 2x6-10 arm circles forward 2x8-12 arm circles backwards 2x6-10 arm swings forward 2x8-12 arm swings backwards 1x10-14 arm crossovers 2x4-6 lat pulldown 3x6-10 cable curls 2x4-6 barbell rows And with this on a push day 1x15 shoulder dislocations 2x6-10 arm circles forward 2x8-12 arm circles backwards 2x6-10 arm swings forward 2x8-12 arm swings backwards 1x10-14 arm crossovers 2x4-6 barbell bench press 1x4-6 cable tricep extensions 2x4-6 military press Edit 2: so I changed my mind on some exercises so here is my new opinion, you can combine both or do one of them For biceps do cross body hammer curls seated behind the back cable curls 60 degrees and preacher or spider curls ( if you're doing preacher curls do it with machines or cables, avoid the free weight version) For triceps do katana extensions rope pushdown and close grip bench press For shoulders do Y raises or behind the back cable lateral raises, seated dumbbell shoulder press and cable rear delt flies, do straight arm kickbacks if you don't have cables For chest do incline dumbbell bench press 30 degrees flat dumbbell bench press and high to low cable flies For lats do iliac lat pulldown, pullups or pulldowns and one arm dumbbell rows with elbows tucked For the upper back do face pulls barbell rows and chest supported seated row machine For lower back do deadlifts For quads do hack squats back squats and lunges For hamstrings do lying leg curls and seated leg curls or RDLs For the calves do calf raises sitting or standing

being a tall 6ft+ guy back day is my favourite day ...I can easily do lat pull downs, heavy shrugs, barbell rows and deadlifts but the only thing is that when I come back home I cannot see my back muscles popping out 😭 i can feel the necessary pain in my muscles but visually I cannot see them in the mirror ...idk why
