I messed up my shoulders really bad, I dont know if I didn't warm up enough but for the last 3 years I've been trying to let them recover but there is still on little tiny muscle that won't heal and it's very painful when I try stretching again. I'm not sure what to do about it.

I'd suggest getting a small resistance 5kg band like the ones at decathlon and slowly progressing. isometric holds are really good if you have severe pain, make sure you warm up well before doing them. Also every day after waking up try pumping some blood into your shoulders by moving your arms as if you're swimming. really slowly and try to get 10 reps then when u get comfortable with that add more reps until u get to 20 easily without any pain. and never push through tendon pain. Goodluck, speedy recovery

I’m certainly not some professional trainer but one thing I have to disagree with is to not take your time with stretching.. I’ve seen interviews where Bas has talked about days where his knees hurt so bad that he’s had to walk around his house backwards to avoid knee pain.. everyone’s different when it comes to flexibility. Sometimes you’ll be short on time.. but if that’s not the case.. do what you gotta do

It's more like gentle 60s yoga poses where you ease in and out of the stretch and don't ever go beyond comfort! 🤣🤣 You will never get anywhere or make anything of yourself doing bouncing stretches! 🤣🤣🤣 Sorry..
