These are my top three workouts on a Rogue Echo Bike. These workouts work on any fan bike or stationary bike. These workouts are designed to to develop your cardio, muscular endurance, and burn calories.
Workout 1
:10 Seconds work :20Seconds rest for 10 rounds. This is more of a HIIT (High Intensity Interval Training) Workout to get your heart pumping, lungs burnings, and filling the legs with blood. Your heart, lungs, and muscles will be under constant strain while you try to finish the 10 rounds!
Workout 2
:20 Second Work :40 Seconds rest for 15 rounds. This workout is developed to build muscular endurance and muscle in your legs a :20 second sprint is a long time to go all out and push your muscles. The :40 Seconds rest time is just enough time to recover and do it all over again. By the end of this workout, your legs will have hard time to keep pedaling! The pump in your legs in unreal!
Workout 3
10 Mile Time Trial. This workout is designed for steady state cardio. This workout will keep a good heart rate up and burn tons of calories without pushing you over the edge. Try to beat your time every time you repeat the workout or add a mile or two each session!

You got it! 🦵💪 You can also do a 50 calorie sprint and re test it every 2-3 weeks and try to knock down the time it takes! Good and easy way to see how your progressing.

I just did the 15 rd. 20 sec. ON, 40 sec. OFF workout and it was BRUTAL. It took me close to 15 min. after I was done before I could even talk again. 😅

Thanks for making this video. I just assembled my echo bike 3.0 yesterday. I noticed while workout the cold air from the fan hitting my chest and face. This is uncomfortable to me. So I have ordered a wind deflector.

I've had my Echo for a little over and it is such a great piece of piece of exercise equipment . The only extra you need with it is a heart monitor which will show in its display. This way you can exercise using your heart zones. Most of these videos show people doing anaerobic exercise, but it is excellent for aerobic work too. This is the best piece of exercise equipment I have ever purchased. It's built like a tank and is commercial grade quality. The only change I made to it was to switch out the big, comfy seat for a road bike seat because I'm used to that type of seat on my road bike.

Awesome write up! I agree 💯 with you! I have a MyZone heart rate monitor that connects right away to the bike flawlessly! I did a 3 month MyZone point challenge with about 50 of workers and I used the echo bike 75% of the time! The bike makes it easy to stay in zones and know exactly when to push and how to keep your heart rate at certain areas!

How do you connect that to the bike and where can I purchase that device? Can I use my Apple Watch? Or is the heart rate monitor better?

@@jesuslovesu4714 I bought the device from MyZone of their websites. It connected automatically and linked up on the rogue bike monitor. I’m not sure about the Apple Watch… check your setting on your watch for devices and see if the bike shows up once it’s turned on. It might connect automatically!

@@MrForensick I looked on the web and on some forums and I couldn’t find anything on manual connecting. Mine connected automatically and never gave me a problem. 1. Try opening your MyZone app while the bike is on and leave it open for awhile. 2. Ride the bike for a good 10-20 minutes with your monitor on and maybe it will link up during the ride. 3. Try holding down each of the buttons on the bike or changing the batteries. I hope you can get it to work because they are amazing training tools together!

I got the advice to do one month steady state because I am a complete noob with no cardio. I used to live heavy weights for low reps. So now I have a lot of muscle a lot of fat and no cardio because I had covid 3 times in the last 30 months. After that I will do hiit and kettlebell swings.

this machine kicks your a#%! I sold my Bowflex M7 elliptical to get this - the rogue offers a better workout! My custom interval is: 25 secs - work followed by 80 secs rest; repeat 8x. You feel winded after the 14 mins workout; very efficient.

Thanks for the plan. Definitely gonna use it once mine arrives. I’m looking to get back in shape and only really looking to lose my gut. How many sets a day starting out do you recommend of the 20/40 ?

I would start at 6 rounds of it once a day for 5 days a week. Then the next week increase to 7 rounds once a day for 5 days and repeat. It’s going to beat you up if you go all out and push your self so ease into it! Good luck and hope your fitness journey goes well! 💪💪

@@pcharm3711 I would do I after your full body workout. The bike is going to crush your legs if you do it right! They will be fatigued and pumped when your done. You don’t want to go into your workout fatigued.

Yeah the all out intense bursts really wear out the muscle, so the break time is needed to really push the muscles again in the next set. You could always peddle slowly during the breaks if it feels better for you, but I really like to take advantage of the rest time because so can push hard again!

I think these intervals and their length are great, but if you cycle gently in between you'll get better development overall and move lactate. Just spin gently on the rest. If you stop between reps, you get accumulation of lactate, keep moving at easy pace to move the lactate away.

@@LockhartsPowerhouse It''s MUCH harder as even though you get a chance to flush lactate, you are still firing muscles, so less gas for the next interval, but in the end, better cardio.

Bought this a few months ago and haven't used it as I also bought a squat rack and have been doing a 5x5 workout. I just started using it this week and holy shit man, interval training is crazy on this bike. My ass is so out of shape I only lasted for 4 intervals and a total of 10 minutes haha. I guess I just have to work up to it.

Congrats on the squat rack and echo bike! 🎉 Intervals are no joke on the echo bike! If you go all our and really push yourself, a good 5-6 minute workout is all you need. Your lungs will be on fire and legs will be pumped! You will build your muscular endurance and cardiovascular ability the more you use it, just take your time and have fun with it. The echo bike has a steep curve , it is a very taxing piece of equipment, but it will give fantastic results. Keep it fresh by doing different workouts on it until you find ones you really enjoy! EMOMs are fun and challenging. I have a workout with An EMOM style work out you can check out too. It has a warm up built into it. Good luck on your fitness journey 💪💪

I'm a 125lb female really looking to build cardio and endurance, and am currently using mine with the 10/20 intervals doing 3 rounds of 8, but I also lightly pedal through the rest periods instead of completely stopping. I combine this with at least an hour of jiu jitsu, so it's not my main workout but more so extra cardio. Should I be doing more rounds overall, adding more rounds each week, or upping the time of "work" periods? Just not sure what the best approach would be to build more cardio/endurance.

You can use any style of progressive over load. More reps, more sets, higher intensity, or lower rest time. These will all build your cardio/endurance! I like to use them all! Lately I have been adding 1 round each time on my workouts! You can also got from time, calories, or length of distance and add to those for endurance!

Put your shoulders in a retracted position and keep em that way during the workout. It's the physiologically proper way to use an Airbike.

Would you recommend doing an HIIT Workout like this every day? Or would that be too much combined with strength training 6 days/ week ?

6 days might be to much. HIIT work outs done right will fatigue your muscles and could impact your Central Nervous System which will hinder your strength training. I would say maybe 3-4 days a week at max of HIIT work. If your going to try and do it on your strength training days make sure to do it at the end of the workout, so you don’t hinder your strength training.

Add the bike workouts at the end of your full body workout or on your off days. Just don’t do it at the start of your workout. The bike will fatigue your legs and impact your workout

I do 1 min full blown all out powerhouse followed by a 12 hour rest before I do another one before dinner. Knocks you on your ass if you aren’t an athlete.

Nice! 👍 how do you like the Schwinn? I’ve never used that one before. The interval workouts have carried over nicely to my Squats and deadlifts! I’m able to push harder during EMOMs and able to handle high reps set better without my muscles burning out. The steady state conditioning is great for my health! I used that 10mile workout when I cut weight about 2 years ago. I would do it 4 days a week and it helped my weight loss goals. I went from 220 to 170 👍. I just got a new rower also and I after using the echo bike for 2 years, I have set new records on all my rows 👍

@@LockhartsPowerhouse I love the Schwinn...I'm doing 1 minute warm up and 20 sec max effort and 40 sec at a steady pace for 10 minutes...It's a killer workout but I'm happy when I'm done..

I would probably do steady state cardio on rest day longer distance or calorie goal. Unless your short on time you can go intense! 💪☕️

Mine spin to unfortunately I believe that is how they are designed. Check Reddit or the Facebook rogue echo bike groups and see if there is a way to keep them stable. It has never bothered me, so I just keep them like that.

I was thinking you could try putting a PVC ‘sleeve’ over the pegs so the pegs could spin inside the sleeve but I’m not sure how you could mount the PVC tubes so that they stay on. What was your solution?

You could remove the seat and the post. I Believe that would be the best way to ride it standing up. You could leave the seat assembled, but it might get it the way at times. When I go for all our sprints, i end up standing for the first 3-4 seconds to really get the bike going, but I sit down after that because it seems more natural, comfortable, and I can focus on producing more power.

40-30-20-10 calories -after burning 40 cals quick as possible do 40 leg raises and immediately do 30 more calories and 30 leg lifts ect 20-10 Good starting place just try not to stretch those leg raises beyond 90-120

I would say a rower is probably the best cardio machine for working your abs. In the sitting position of the echo bike, I don’t feel like the core is worked to much. The echo bike is made for muscular endurance and building the cardiovascular system. It is the best piece of equipment in achieving this next to maybe a rower. I wouldn’t base your purchasing or incorporating the echo bike in your training because of how effectively it works your core. Exercises like squats, deadlifts, standing over head presses, pull ups, and farmer carries are where your going to build a strong core and abs… plus any isolation work like leg raises, sit ups, crunches, GHD sit ups, etc…

Does this machine in anyway make you lose muscle as it’s a cardiovascular machine! I’ve built some nice decent arms but hope I don’t lose mass due to using this 3-4 times a week Thanks

@@Smithy07sham you will only lose muscle if you go into to low of a calorie deficit (not enough food) or if you stop training strength and hypertrophy and progressively overloading. Your abs are made in the kitchen so if you want more definition and more visible ab muscles you must lower your body fat %. Most men carry their fat near their stomach and obliques purely base on genetics were your body stores it’s fat. Don’t be scared to work on your cardiovascular system if your worried about losing muscle. You will only lose your muscle if you stop strength training or go into a severe calorie restriction. The heart is our most important muscle so train it well and train it often!

Hard to tell an average. Everyone has different work capacity. But to estimate… Workout 1- 40 being the low end and 80 being the high end Workout 2 -100 to 160 Workout 3- 200 to 300

We tackled assembling the bike as a family project. kzbin.infoUgkxzg0clhbtRf2gGxPkVETFKJJKGqdsorQu The package is heavy, but I have 2 teen boys that were able to move it. The written instructions were great- we didn't need to watch the videos, but it was good knowing that the option was there if we needed it. After we were able to get it set up, the boys each rode 3 miles and I rode 8 and the bike stayed quiet. The display is easy to reset, and you can put it on whichever setting you are using (time, distance, calories, etc). I will say that my butt is a little sore from the seat, but that could be because I haven't rode in a while. While it is comfortable for me, it was not comfortable with the seat position for my friend (could not move the seat back far enough and he slightly looked like a kid riding a tricycle that he had outgrown). He also said that the seat hurt his manly parts. We are going to look for a different seat that will be compatible with this bike for him.I did purchase the Wahoo Cadence sensor and strapped it to the crank of one of the pedals. This will sync with my Apple Watch, iPhone and will import data in to my Health app. Wahoo does have other sensors available other than cadence. I can also keep either my phone or my iPad on the display and they both feel pretty secure.

On average, 27-28 minutes! If I’m really pushing it 25ish!

For some reason this bike never has my heart rate going the way that sprinting does. I push as hard as I can and it doesn’t seeem to allow for a HIIT workout.

If you do a lot of sprinting then your cardiovascular system is probably extremely developed! I know every time I do all out intervals on the echo bike my heart rate sky rockets. I have used a heart rate monitor for a whole 3 month training block on my echo bike and was reaching my peak heart rate every tine I did sprint intervals. I have strong legs from weight training, so maybe I am able to push my body even harder being my legs are well developed. You will have to play around with different workout styles on the echo bike and see what works best for you, try using a heart rate monitor too that connects to the bike. I use a MyZone.

@@LockhartsPowerhouse thank you! To clarify, a year before the pandemic I sprinted everyday. I lost 60 pounds and intermittent fasted. Overtime I essentially gained everything back and did not do much cardio at all. Now I feel that I am too heavy for sprinting (considering the health of my joints now that I have extra weight). So I’m looking for née ways to do HIIT and the assault bike does not seem to do what sprinting used to do for me. I’m not sweating profusely and breathing hard like I did with sprints. I will take your advice and try different styles so that I can figure out how to get a good HIIT workout.

@@nessawithsmiles you can try other low impact cardio machines also. Rowing is a great all body workout and gets my heart pumping and at a high rate for a long time! Easy on the joints as well. You can set a steep incline on a treadmill and go at a good pace or use a stair master too.

Worlds strongest man Brian Shaw is 6 foot 8 and about 400 pounds and he uses one!! I think your good! They are very strong machine and the seat is adjustable.

Compared to the chain driven bikes, the Echo Bike is considerably quiet! The fan on the Echo Bike is driven by a band, so there is not as much of a mechanical sound. When your cruising at a steady state, it’s like a constant oscillating room fan on. When you kick it up at full pace, it’s more of an industrial shop fan. If your worried about neighbors or a small living area, it is not that loud and isn’t unpleasant to hear. You can buy a wind guard attachment for the fan, so the air doesn’t blow as much on you and it might quiet it down a tad bit!

Never thought about this question! At my gym, there is no option on the assault bike to program tabata rounds! I def want one of these bikes!

@@mylifeinkilos832 the echo bikes are beasts! Much tougher and durable. I if you have an assault bike, you can use your phone as a timer or buy a cheap wristwatch and use the timer on there.
