When I was doing this stretch my outer knee popped pretty loud. Its been sensitive ever since but has gotten better. Do you think i could have torn something or just over stretched it?

Yes, it is possible to tear something by twisting the knee in this way.

Is it actually going to damage the knee or just irritating? In other words is it safe to continue once the pain has settled?

If it keeps causing pain, then I would adapt it permanently. If it was a once-off and doesn't come back then it is likely OK. But it also depends on what you're actually doing - if you're really wrenching your knee and twisting it super strongly, that can cause trouble and you should perhaps first work on getting better rotation in the hip while supporting your knee rather than try and force it because your knee will give before your hip.

It is usually because it compresses or stretching something inside the knee that is sensitive. It doesn't have to be an injury - often just an area that is irritated but other times it may be that you have an injury and the movement places pressure on that area.
