Full Routine (to follow along in text form): 1. Hip Swivel Description: Sit with your legs up and feet apart. Drop both knees to the left, then lift them up and drop to the right. This helps with external and internal hip rotation. Repetitions: 10 times per side. 2. Glute Stretch (Left Side) Description: Lean over your left hip with a straight back. Push your left knee toward the ground and breathe out to deepen the stretch. Hold Duration: 5 seconds, repeat 3 times. 3. Pigeon Position Stretch (Left Side) Description: Move your back leg behind you to form a pigeon pose to target the hip's external rotation. Hold Duration: 20 seconds. 4. Glute Stretch (Right Side) Description: Repeat the glute stretch on the right side, pushing your right knee toward the ground. Hold Duration: 5 seconds, repeat 3 times. 5. Pigeon Position Stretch (Right Side) Description: Move into a pigeon pose on the right side. Hold Duration: 20 seconds. 6. Butterfly Stretch / Tailors Pose Description: Sit in a butterfly position with the soles of your feet together. Press one knee down while pulling the opposite knee down using your glutes. Hold Duration: 20 seconds each side. 7. Frog Stretch Description: Position your legs at 90 degrees while placing your forearms on the ground. Rock back and forth, slowly widening the stretch. Hold Duration: Hold the final position for 30 seconds. 8. Single Leg Middle Split Rock Description: Straighten one leg out to the side while in a lunge position. Rock forward and back, focusing on stretching the inner thigh. Repetitions: 10 times per side. 9. Middle Splits Test Description: Start in a squat position, then slowly slide your legs outward to test your middle split flexibility. 10. Lateral Leg Lift (Right Side) Description: On all fours, lift your right leg out to the side without twisting your torso. Repetitions: 5 lifts, holding each for 5 seconds. 11. Lateral Leg Lift (Left Side) Description: Repeat the lateral leg lift on your left side. Repetitions: 5 lifts, holding each for 5 seconds. 12. Middle Splits with PNF (Proprioceptive Neuromuscular Facilitation) Description: Slide into a middle split, press your heels into the ground, hold briefly, and breathe out to deepen the stretch. Hold Duration: 10 seconds, repeat 3 times. 13. Rest and Recovery Description: Rest for 30 seconds to relax the hips. 14. Final Lateral Leg Lift Set Description: Repeat lateral leg lifts on both sides. Repetitions: 5 lifts each side, holding each for 5 seconds. 15. Final Middle Splits with PNF Description: Repeat the middle splits with PNF technique. Press into the ground and breathe out to deepen the stretch. Hold Duration: 10 seconds, repeat 3 times.

Bring the legs out to a 90 degrees angle, rock back and forward again, everytime you come back try to widen the stretch with your hand, do it 3 times then hold for 30 seconds. Single leg split: rock forward and back on your hands, do it ten times then hold for 10 seconds and change side. Advanced stretch: start with a squat position and let your legs slide, hold for 5 seconds. pissing dog: On for, bring on leg to the side and try to lift it for 5 seconds, do it 5 times then change side. Middle split again: Press into the ground for 10 seconds then relax and go a little deeper, do it 3 times then hold for 10 seconds. Rest: 30 sec pissing dog again Rest Middle split again

im trying to become more flexible and this helped me so much, for the frog stretch i at first was 15cm off the ground and by the end they were touching the ground. Thanks!

So hard, but by far the most helpful routine I’ve tried to get those elusive middle splits!

Great routine Tom. I am far away from accomplishing a middle split - but with your routine I am convinced I can get there over the course of time :)

tom merrick... do you do any kind of warm up before you stretch or get straight into it? being a pt, i have been trained to always do a quick cv warm before doing any mobility work but my course has a very old school of thought, thanks and love your work!

My Journey: Starting off ~50cm off the ground, oh boy. Cant even reach down with my arms for support Update 1 week: about ~40 cm. Still need to use a tall bench for support Update 2 weeks: about 25 cm off the ground. Been using a wall bar as support, and previously held on on the fifth bar, now I hold on the forth. Update 3 weeks: Around 20 cm off the ground Update 4 weeks: Maybe a few centimeters closer. Only did the program ~3 times this week due to uni Update 5 weeks: Yet another few centimeters closer. Missed a few days this week as well, but now exams are over and so are the excuses Update 6-7 weeks: No major progress. Missed a lot of days

Hi Tom, can you tell me at 3:20 if this is an anterior or posterior pelvic tilt? My hamstrings feel like ropes wanting to snap, but I don't feel anything in my glutes. Trying to figure out if I'm doing something structurally wrong and/or if my muscles are tight. Thanks for your time.

Try to do a full warmup before stretching. It will reduce the risk of injury and makes things easier overall
