Thanks, that's a superb workout. I checked your article (PANCAKE VS MIDDLE SPLIT) carefully. These 2 moves are really intertwined.. Can you please also do a pancake-dedicated workout? My goal is the press to handstand. I am going through your HOW TO HANDSTAND program now, but my leg flexibility is very low. I can pike fold more or less but pancake, and even getting my legs wide open is very far away. I would like to add these 2 routines to my calisthenics and handstand workouts to increase hamstring and abductors flexibility.

You could do this routine after your leg workout but definitely never before. It really depends how heavy you lift. Generally, I don’t love the idea of doing heavy legs and mobility on the same session as you are training the 2 opposite extremes

I noticed that you train for a middle split more for gymnastics but in ballet they ask us to be externally rotated. Can I practice exercises like the middle split slides rotated? Or, what should I do to correct that later?

Is it normal to have chronic pains after streching in row ? If yes should I stop the training the days I feel them ?

That is rather unusual. It is normal to get sore if you are not used to the stretching or if you push too hard too soon but chronic pains is something else! I would recommend decreasing intensity and volume. Keep your sessions shorter, focus more on form and take additional days off between workouts. Make sure you warm up well and stay warm during your stretches. If this does not help consider seeing a physical therapist or a medical professional to look into the problem
