Have to start with Zone 2 first, 197 HR is very high. Have to hover between 120-135 HR but go super slow. Then slowly ramp up, 80 slow 20 tempo. I am the same age as you, and restarted running about 2 years ago. I can conquer 10km at about 40-42 mins now (but at the end of the run dying).
I don't know if McGill big 3 core strengthening is able to help in strengthening Ur back area. Can goggle squat university McGill big 3 core exercises.

yea I know about them, I've progress passed them in to harder exercises but whenever I do something new my lower back is the first to give up. cheers!
