Dumbbell Step Ups 4x6
Dumbbell Lunges 4x6
Tuesday/Wednesday/Thursday - Rest
Friday
Dumbbell Deadlifts 4x8
Dumbbell Split Squats 4x6
Dumbbell Lunges 4x6
Make sure that you also practice jumping while doing these exercises.
Only do these exercises twice per week so your legs get the proper rest.

I'm 16 and 6'5. Since last week I can dunk one handed now and then. I want to be able to dunk constantly after christmas in warming-up. Hope this will help me :D gonna start today. How many times a week is adviced? Thanks!

hello Maks nice Muscle but im just 14 years old and maybe 5,3 or 5,4 and i can only touch the net of a ring and i cant even touch the board and i do Split Squats 4x8 and normal squats and i only use Big battle of water with the same weight of that two and im comportable of that is it effective ???

No I never do leg press for vertical jump training. Squats, deadlifts and lunges with free weights are way better.

Yes, you shouldn't be putting any tension on your arms because all the focus should be on your hamstring,quads,calved etc. -but it all depends which excercise(s) you're doing :)

Jeremy I would take 2 weeks off kiddo, u need the rest u benched 25 pounds this week. Take a rest, recover from ur pinched nerve and get back up to ur weekly workout. no problem, glad i can help you.. :)
