Also how can this be modified for 5 days? I’ve always loved this split from time efficiency per workout and always felt good to superset back and chest for my shoulder health for whatever reason. I have just never been able to swing six days consistently

That way I can focus on strength more the first days and higher reps the other days aside from deadlifts on lower 2? I noticed you had shoulders and arms on consecutive days. Additionally would there be any recovery concern for the shoulders being indirectly hit then directly hit on simultaneous days?

@@DrSwole No I've never tried it before. I've done chest & back in a bro split before though - but it was more taxing because of the higher volume. This looks like too much for me though, admittedly... I'd try to cut it down to just 4 days a week by hitting quads after chest & back, and hamstrings after shoulders & arms (but then it would be a kind of hybrid split, lol). Or, I'd spread it out over the course of a 10-day split extension; hitting each body part every 5 days in a constant 3 on/2 off fashion - for better recovery.

@@DrSwole I definitely think it's better to give arms their own fresh workout... I've seen better results like this - especially for the biceps. I think that's the only gripe I have about Push/Pull workouts. I had even come up with an idea recently for a Push/Pull/Arms split... But it's just 1× a week frequency for the larger body parts. And if you do it twice per week then it turns into a 6-day split - somewhat similar to Arnold's split.

I agree I like this split much better than PPL. You can also save a ton of time with antagonistic supersets on this routine. It also solves the huge problem of shoulders and arms lagging on PPL routines. I have seen many great physiques built from this Arnold split.

@@DrSwole Currently a 5 day split with no days off. So each body part gets hit every fifth day. I always got great results from the typical bro split, but I found that if I structure it this way I don’t need to take any days off so can hit a body part more frequently than once a week. The arms day I train with higher reps of 12-20 and just go for the pump, so it’s almost like a recovery/fun day for me and it doesn’t effect my back training the next day. Back/Chest/Legs/Shoulders/Arms/Repeat

@@DrSwole Yeah I’m just a gym rat, I love going every day. I will also note I have made gains with all kinds of splits including PPL, Arnolds split, Steve reeves fullbody routine and even the HIT Mike Mentzer routines. Pretty much anything will work if you put in the effort. Picking something that fits with your schedule and that you enjoy is important in my opinion ! Great video Dr Swole 💪

Amazing that your offering this type of information for free. I’m currently running a very similar program for myself. The amount of people I know that don’t even think about how many sets they do per week is crazy. I worked out with my buddy and we did 18 sets of back in a day. It was ridiculous. Keep it up dude! @@DrSwole The biggest difference for me is I do like to squat two days a week so I do that on both of my leg days. I will occasionally deadlift at the beginning of my Shoulder Arms day but don’t go too heavy. I also don’t do upright rows to avoid some of that strain on my lower back. Agee with your pros as well, I have noticed a lot more size and strength growth in my arms and shoulders than I did in my PPL program.

I’ve been doing this split for just under 1 year. I’m 16 years old and I’ve been able to make significant delt and arm growth and back which have always been my weakest body parts. This split has also allowed me to increase in strength a lot. I have been able to increase my bench by 25kg (100kg x 1 @73kg body weight). This split really works and I’ve seen much better results than push, pull, legs.

Ill list my own pros/cons. I had an Arnold split layout for a while last year and I liked it. I actually like how you had an easier delt/arm sesh and a harder leg sesh, maybe even better for fatigue management. And those accessory areas get a full fresh focus. I ran it 3 on/1 off, so 2x every 8 days. That freq isnt low enough to make a difference. I think 6 straight days is overkill for a lot of people, even though you get to spread your work out and have shorter sessions. 3 on/1 off is still more training days than normal for me so i liked having slightly shorter sessions. I personally think it makes much more sense to put OHP variants on the chest/back day. That way all of your pushing/pulling compounds are grouped together rather than randomly having vertical pressing on a separate day. Your plane of movements wouldnt be balanced, and youd have extra hard/heavy front delt freq which could mean a higher chance of overuse and higher chance of posture imbalance. Chest pressing hit front delts hard just like OHPs do, theyre similar. One thing I dont love about it is all the overlap between muscle groups. Yea its claimed that 'small' muscle groups recover faster but the evidence has shown this is somewhat of a myth. I believe Beardsley, Krieger, and Kaseem have discussed it a bit. Arms seem to be one of the slower recovering. And as a separate point triceps are one of the largest muscle groups on the upper body, bigger than the chest. And while some muscles recover faster than others, joints/tendons/etc cant keep up with muscle recovery times. Hypothetically speaking I think a split like this could lead to overuse injuries down the line, compared to say something more resembling PPL.

I Agree with you a lot. Im running a Torso - Limbs - Rest - Rest - Upper - Lower - Rest. I Only OHP once a week on Torso day and on Upper day the Dips and Incline DB press hit front delts plenty.

Really good looking split, one thing I'd change personally is more trap and rear delt isolation. I've been on PPL for a while now but I'm getting tired of it. I think I'd benefit from higher intensity workouts. You can't have as much intesnity/volume on ppl since you're doing more body parts in one workout.

an effective slightly different version is Chest&back / Legs / Shoulders&Arms / Off repeat. So, it's done twice over 8 days instead of 7, but you never do upper body two days in a row. This is good for shoulder health

Yes I have tried this split but I used 3 exercises for each body part except biceps and triceps. First 3 days 6-8 reps next 3 days 12-15 reps. But like high frequency splits like Full body or upper lower split 6 days a week. Thank you for informative videos🙏

coz i want to give more time and more focus on big body parts and split my leg session also one day quad focus another day hems glutes…for chest mass i m focusing on presses and a other day i m focusing on fly’s and for back mass i m focusing more on rows and other day focusing on lats so on….thickness(mass) types reps 8-12 and width reps 16-20…mass types exercises consume more energy thats why i finished first…now i m more focused and i can give more volume and time to particular lifts

I think the better alternative would be to train LEGS on DAY 2, so Arms/Shoulders will be fresh on Day 3! Back/Chest Legs Arms/Shoulders REST Back/Chest Legs Arms/Shoulders

Hi Dr. Swole, I have started following this split and I am loving it. I have just got a question on side deltoids. Are we OK to train dumbbell lateral rise and cable lateral rise on the same day? Are'nt these two workouts hitting the same muscle?

I constructed a program similar to this just by experimenting with what works - I didnt know it was called the Arnold split! I am thinking of giving this version a try - what is the criteria for progression with this program (how do we know when to increase weight?)

I ran the Arnold split for 3 years. I thought it was the most enjoyable split. I ended up damaging all the nerves in my brachial plexus. I don’t know if it was the 4 days a week of heavy pressing.

Arnold's Encyclopedia Level 1 Basic Training Power training Chest Bench Press, Incline Press, Pullovers. Deadlifts, 3 sets of 10,6, 4 reps on Mondays and Thursdays. Chins (do as many as you can do until you reach a total of 50 reps) Bent-Over Rows 8-12 reps, and Deadlifts 3 sets of 10, 6, 4 reps to failure. (Always do 5 sets of 8-12 reps each unless otherwise specified). I like switching things around, and start out with deadlifts which is extremely taxing on CNS. I noticed on Dr. Swole's routine that he added back "deadlifts" on a leg day which is too exhausting. I like training legs by themselves cause it's just too much work with the Deadlifts. I like pairing the Chest/ Back (superset) "opposing muscle groups" to get the pump. I, also noticed he added upright rows which is for the trapezius not allowing 48 hours thus short circuiting the muscle, and not allowing enough recovery time on his Monday's Chest/Back day are the only mistakes I see.

Currently finishing up a 3 day full body routine to get my lifts up, want to move to a higher-volume split now and this looks great - cheers! For progression, would a standard double prog. scheme work for this? I.e. adding a little weight once you can hit the top end of the rep range for all sets?

What are your thoughts on training muscle groups every 5 days, do you think that's still enough frequency? For example you could run this split like Day 1: Chest/Back Day 2: Delts/Arms Day 3: Rest Day 4: Legs Day 5: Rest Day 6: Repeat etc.

if you're going to do that, then I would switch Day 2 and Day 4. Why do your upper body 2 days in a row, then not not do it at all for 3 days? Using my suggestion would be easier on your stabilizer muscles like your rotator cuffs. By the way, if you're hitting each muscle every 5 days instead of every 3 or 4 days then simply add a couple more sets to keep volume equal (though you don't have to)

Nothing wrong with counting it for both. Most people count squats for quads and glutes. Mike iserteal has good video about this called "counting volumes" on the renaissance periodization channel

Its the same amount of triceps volume as a ppl, just spread out more throughout the week. As for chest, yeah i probably wouldn't close grip bench the day after, but the body can adapt pretty quickly.

Yes, bench will affect shoulder pressing. But life, she is full of compromises. One way around it is to use Poliquin type split on 5 day rotation (this is better IMO, only downside is that it uses different days of the week each week) Day1: Chest and Back Day2: Legs Day3: Rest Day4: Delts and Arms Day5: Rest Then repeat, regardless of day of the week

Becauss it sounds pretty intense, but what about abs? Or tricpep? Or fore arm? Or even traps? Or will all that be worked out once you do those exercises? But i guess i will start at much less intensity maybe even less exercises or sets/reps atleast.
