My knee cap started feeling better while doing what you described. (Mainly, relief from the strain on the front ligament.)

You can choose to do this ankle mobility routine either before or after your exercise, depending on your needs. Doing it before can help with warm-up and flexibility, while doing it after can aid in recovery and reduce tightness. Feel free to try it both ways and see what works best for you!

Excellent channel. I have tried multiple DC sessions and I have improved my mobility, strenght and flexibility in a short period of time. I appreciate how clear the instructor’s directions are, always relevant with no distracting chatter. Very well produced videos.

With the hamstring curls, its more beneficial to put the band under the supporting foot ( doesn't slip ) for correct motion of movement. Instead of tic tocs try crab walk with a band.

1. use high cadences 2. don't use big gears if you're not strong enough to push them 3. ensure saddle is at the right height

What fixed me completely was 100% stopping all stretching completely before hopping on the bike. 1mile warm up then hammer down.
